This week, my gym is flooded with new faces. It’s that post-New Years craze that sends everyone to the gyms to try and fulfill that elusive but always primary goal of the New Year: lose weight and get into shape. I watched one new member make her way around through the jungle of strength training equipment last night. She moved from machine to machine doing one set here, two sets there, five repetitions here, twenty there. No rhyme or reason to it, no paper and pencil in hand, it just appeared another random attempt at a workout. What if there was a simple, straightforward way of taking a workout and figuring out exactly what should be in it? There is it’s called the 5 Rs principle.

The 5 Rs Principle can help beginning exercisers figure out what exactly goes into an effective workout. Each `R’focuses on an important element of an exercise routine that forces the beginner to look at their workouts in a holistic fashion.

RANGE of motion

Range of motion refers to how the capability of a joint to move through a prescribed set of movements. In order for a beginner to see results, each exercise should be performed from a fully stretched position of the muscle to a fully contracted position. An example: I see a lot of beginners (and people who have been around the gym long enough to know better) load up the EZ-curl bar for preacher curls and perform the exercise only lowering the bar halfway down on the eccentric portion of the exercise. Not only can this cause injury to the bicep muscle, it also doesn’t work the muscle the best way possible and limits the results of the exercise.

RESISTANCE

When you’re just starting to lift weights, how much weight to use is a huge issue. It’s unfortunate that many personal trainers will tell women to use a lighter weight so that they will “tone up” and not get bulky. This is probably the biggest myth in all of weight lifting? women who lift heavy weights will not get bulky. Don’t believe anyone who tells you this! Choose a weight that allows you to complete the exercise without sacrificing proper form but that is heavy enough that you cannot possibly perform another repetition at the end of your prescribed set of repetitions.

REPETITIONS

Another huge variable for beginning exercisers is how many repetitions to perform. Performing certain repetitions will indeed produce highly specific results. In general, low repetitions (3-8) produce greater absolute strength, medium repetitions (10-20) produce anaerobic strength endurance, and high repetitions (20-40) produce aerobic strength endurance.

Now, an ideal beginner routine will probably include sets of medium repetitions, just to allow the exerciser to learn to perform the exercise correctly, with proper form and technique and to allow her to experiment with experiencing muscle fatigue at 12-15 repetitions. As she progresses, she can experiment with different set/rep schemes customized to individual goals.

An important note is that in order to achieve the results desired from performing a certain number of repetitions is that muscular failure must be achieved within the repetition ranges above. Muscular failure means that you can’t possibly push out one more repetition no matter how hard you’re trying to do it.

REST

In general, your body needs between two to four minutes of rest between sets to prepare itself to perform another set at maximum capacity. Adenosine triphosphate (ATP) and phosphocreatine (PC) are used by your muscle cells to contract during a weight lifting exercise. Your body needs time to regenerate these two compounds before it is ready to go again.

Unless you’re trying to develop all-out absolute strength by performing low repetitions with very heavy weight, you’re probably not going to need to wait that long between sets. Most beginners will be working within a medium repetition range and therefore do not need to wait that long between sets. One to two minutes is fine.

RECOVERY

You will not see faster or better results by working the same muscle groups day after day. As important as hard work is, recovery between workouts is even more important. Beginners should work the same muscle groups no more than two times per week, with at least forty- eight hours break between sessions. As an exerciser becomes more advanced, she will probably cut back to working each muscle group once every seven days or so.

I have used this technique on my clients for quite a while now with great success, while adding renewed life and spring to tired out muscles. AI stretching prevents injury, as conventional stretching can cause real harm such as muscle pulls and tears.

AI stretching does what stretching is supposed to do; it transports oxygen to sore muscles and quickly removes toxins so recovery is faster. It also works as a deep massage technique because it activates muscle fibres during the actual stretch.

How to Stretch

Before stretching, dress in loose clothing and try and acquire a five-foot length of rope and tie a loop in the end. The purpose of this is to loop the end of rope around the exercising appendage to squeeze the last couple of inches of stretch from the exercise.

Find a comfortable place to stretch either on your bed, a carpeted floor or on a mat.
Isolate the muscle or group you want to stretch then contract the muscle opposite. This causes the isolated muscle or group to relax straight away and when it does it is ready to stretch.
Gently and quickly stretch the isolated muscle until it can?t be stretched any further; now give yourself a gentle pull with your hands or rope. Go as far as you can and then hold the stretch for no more than 2 seconds then release, do this for a total of 5 repetitions on the isolated muscle or group.

The reason for just a 2-second stretch is because when a muscle realizes that it is being forced into a stretch it contracts to protect itself from being overstretched.
If you can beat this contraction you?ll be well on the way to a greater Range of Motion.

Remember to hold for no more than 2 seconds, release, return to the normal position and repeat for the five repetitions. Try not to have any hesitations between stretches and make it as fluid as possible. Try to stretch every day if possible, remember to:
? Work one target muscle at a time.
? Contract the muscle that is opposite the targeted muscle, which will relax in preparation of its stretch.
? Stretch it gently and quickly.
? Release it before it realizes that it has been stretched and goes into its protective contraction.

Below are two exercises that can be done straight away even while you are at work to stretch that tension and stress from of your body.

1. Lie down on the floor with your buttocks against a wall and your legs straight up the wall. Slowly flex your toes towards your knees, hold for two seconds and repeat five times. This will loosen up your lower back and stretch your hamstrings and hips giving instant relief for tired backs.

This exercise can be done while at the office anytime you start to feel that stress and tension building up.

2. Sitting in a chair and putting one leg out straight, flex your toes towards your knee, now lean towards that foot, stretching your hands towards it and letting your head and shoulders follow, hold for two seconds and repeat five times. This will create a stretch right across your lower back and neck.

Now that plants are starting to die back, have a good look at which ones are flourishing and which are struggling or in the wrong place. Autumn is the best time to move any struggling plants to a better spot or split any which are getting too big. You?ll then be able to see any gaps that need new plants and get them in early so they establish well. Make sure you mark any plants that die back, but won?t be moved, with a garden cane, so you don?t dig them up by accident!

Protect tender plants with fleece
Small tender plants can be protected with a layer of garden fleece to stop them being damaged by the frost and trees can be protected by wrapping with fleece and filling gaps with straw. Individual larger plants can also be protected by using fleece jackets which can be bought in various shapes and sizes. Fleece allows light and moisture to get through to the plants while still protecting from adverse weather conditions. You can also use fleece to protect your containers as earthenware can easily be cracked by the frost.

More delicate plants may benefit from the extra protection of a bell cloche as this will also protect against falling debris dislodged by high winds. Bell cloches can also be used to warm the soil in preparation for next year?s planting.

Water and mulch your plants
Thirsty plants like trees and large shrubs can often struggle to get enough water, especially during a dry cold winter, so give them a long drink before the ground becomes frozen and then put down a thick layer of mulch to hold the moisture in.

Look after your tools
Before packing your tools away in the shed, make sure you clean all the soil off them, oil any moving parts and sharpen your shears and secateurs. You?ll be glad of your effort in the spring when they are ready to go, rather than rusty and stuck!
Also, don?t forget to drain the water out of your hose and watering can to stop them freezing and splitting.
